The Vegan Diet, Explained
A vegan diet excludes every animal derived food, meat, poultry, fish, dairy, eggs, and honey included, along with hidden animal ingredients like gelatin, replacing them entirely with plant foods such as legumes, grains, vegetables, fruit, nuts, and seeds.
Its central principle is complete exclusion rather than reduction, drawn originally from an ethical stance against animal use rather than a nutritional theory, though the same elimination now also gets adopted for environmental and health reasons by people with no particular ethical motivation at all.
The main benefit is a consistently lower risk of cardiovascular disease across large observational studies, while the central, well documented drawback is vitamin B12, a nutrient that plants cannot produce at all, making supplementation effectively mandatory rather than optional.

Historical Background and Evolution of the Diet
Vegetarianism itself reaches back to antiquity, with the Greek philosopher Pythagoras advocating a meatless diet around 500 BCE and Jain and Buddhist traditions in ancient India embracing similar principles rooted in nonviolence toward animals. Strict avoidance of dairy and eggs alongside meat, however, stayed a much smaller, less formalized practice for most of that long history.
The word vegan itself is a twentieth century invention. In November 1944, a British woodwork teacher named Donald Watson called a meeting with five other non-dairy vegetarians to discuss a diet and lifestyle that went further than mainstream vegetarianism, which still permitted dairy and eggs. The group needed a name distinct enough to mark the difference, and settled on vegan, built from the first three and last two letters of vegetarian, which Watson later described as marking the beginning and end of that word.[1]
That small British group formed The Vegan Society, still active today and among the oldest organizations of its kind. What began as a narrow ethical stance against using dairy and eggs, later expanded by other members into a broader rejection of any animal exploitation, stayed a fringe position for decades before growing rapidly from the 2010s onward, propelled by a mix of animal welfare advocacy, mounting environmental research, and a wave of new plant based food products that made the diet far easier to sustain day to day than it had been in Watson's era.
Nutritional Principles and Macronutrient Breakdown
A vegan diet carries no fixed macronutrient target of its own. It is defined entirely by exclusion: any food derived from an animal, however indirectly, is off the table, and everything else is fair game, which leaves the diet's actual nutrient profile highly dependent on what someone chooses to eat within that boundary. Two people can both eat strictly vegan and end up with very different diets, one built mostly around whole grains, legumes, and vegetables, the other built mostly around refined starches and packaged substitute products, with correspondingly different nutritional outcomes despite both technically following the same rule.

Physiological and Metabolic Mechanism
Several nutrients behave differently on a fully plant based diet, and the differences trace back to how the body absorbs and sources them. Iron from plants, called non-heme iron, absorbs far less efficiently than the heme iron found in meat, which is one reason iron deficiency anemia shows up more often in people eating strictly plant based, particularly without deliberately pairing iron rich foods with vitamin C to improve absorption.[2]
Vitamin B12 is the sharpest example of a true structural gap rather than a matter of degree. B12 is produced by certain bacteria, not by plants or by animals themselves; animals accumulate it by eating other animals or, in some cases, from gut bacteria and diet, but plants have no equivalent pathway at all. A fully plant based diet therefore has essentially no reliable natural source of B12, which is why deficiency shows up so consistently in unsupplemented vegans specifically, rather than as a milder, more variable risk the way most other nutrient shortfalls tend to be.[4]
Fat metabolism shifts in a related but less absolute way. Flaxseed, chia, and walnuts supply plenty of the plant based omega-3 fat ALA, but the body converts only a small fraction of it into the EPA and DHA forms most associated with heart and brain benefits, which is why some vegans turn to algae based DHA supplements, the same original source fish get their omega-3 from in the first place.
On the positive side of the same mechanism, plant based diets typically supply substantially more fiber than an average omnivorous diet, which feeds a different, generally more diverse gut microbiome and contributes to some of the metabolic benefits associated with the pattern overall.
Proven Health and Medical Benefits
The clearest, most consistently replicated benefit is cardiovascular. A systematic review and meta-analysis of prospective cohort studies found vegans had an 18 percent lower relative risk of ischemic heart disease compared with non-vegetarians, and vegetarians overall showed a 15 percent lower risk of cardiovascular disease and a 21 percent lower risk of ischemic heart disease specifically. Those figures come from pooling data across multiple large cohorts followed for years, which is part of why the cardiovascular finding is treated as one of the more solid conclusions in this area of nutrition research rather than a preliminary one.[2]
Beyond heart disease, vegans as a group tend to show a lower average body mass index, lower blood pressure, and reduced risk of type 2 diabetes in observational research, patterns generally attributed to higher fiber intake, lower saturated fat, and the greater emphasis on whole plant foods that a well constructed vegan diet tends to involve, rather than to the absence of animal products as some singular mechanism on its own.
Clinicians most often point people toward a vegan or heavily plant based pattern when managing cardiovascular risk factors, blood pressure, or type 2 diabetes, though for most people who adopt it, the diet remains a personal ethical or environmental choice rather than a specific medical prescription handed down by a doctor.
Drawbacks, Health Risks, and Criticism
Vitamin B12 deficiency is the most clinically significant, best documented risk. A meta-analysis comparing B12 biomarkers across diets found vegan adults had measurably lower B12 status and higher markers of functional deficiency than both vegetarians and omnivores, though the same research found that consistent supplementation substantially closes that gap, making the risk one of adherence to supplementation rather than an unavoidable feature of the diet itself.[4]
Iron, calcium, zinc, and omega-3 status also need more deliberate attention on a vegan diet than on an omnivorous one, and a systematic review of nutritional deficiencies in plant based diets linked inadequate planning around these nutrients to a real increase in anemia and osteoporosis risk, particularly when calcium and protein intake both run low at the same time.[3]
Adherence and psychological factors deserve honest mention as well. For most people, a well planned vegan diet carries no elevated risk of disordered eating, but researchers and clinicians have noted that highly restrictive food rules, whatever label they travel under, can occasionally provide cover for orthorexic or otherwise disordered eating patterns in a smaller subset of people, which is worth naming rather than glossing over.
The more everyday friction is social and logistical: navigating family meals, travel, and restaurants built around animal proteins takes ongoing effort, even as the growth of dedicated plant based products and menus has made that friction considerably smaller than it was a generation ago.
Environmental, Economic, and Cultural Aspects
Of all the diets covered in this series, veganism carries the clearest and most consistently documented environmental case. The largest meta-analysis of food's environmental impact to date found that eliminating animal products was one of the single most effective changes an individual could make to reduce their personal footprint, since animal products account for a disproportionate share of land use, water use, and greenhouse gas emissions relative to the calories and protein they provide.[5]
Cost cuts both ways. A whole food vegan diet built around beans, grains, and seasonal vegetables can be genuinely inexpensive, often cheaper than a diet built around meat, while packaged vegan substitute products, plant based meats and cheeses in particular, typically carry a real premium over both their animal based counterparts and their own whole food alternatives.
